The phrase anti-ageing has been colonised by the cosmetics industry. In nutritional science, anti-ageing has a specific meaning: interventions that reduce biological ageing rate, extend healthspan, and reduce age-related disease incidence. The dietary interventions with the most consistent evidence across these outcomes are not exotic. They are accessible, affordable, and based on whole food eating principles that humans have used for millennia.

The Six Daily Anti-Ageing Food Principles

  • Extra-virgin olive oil as primary fat: three to four tablespoons daily across all cooking and dressing
  • Vegetables at every meal: at least five portions daily with colour variety; dark leafy greens at least twice daily
  • Legumes four to seven times per week: the only food associated with longevity across all Blue Zone populations
  • Oily fish twice weekly: mackerel, sardines, salmon, or herring for EPA and DHA
  • Berries daily: blueberries, blackberries, or strawberries for anthocyanin brain and cardiovascular protection
  • Nuts daily: 30 grams of mixed unsalted nuts reducing cardiovascular mortality by 20 percent across multiple studies

What to Reduce or Eliminate

Ultra-processed foods, sugar-sweetened beverages, processed meat, refined carbohydrates, and refined vegetable oils from soybean, sunflower, and corn are the dietary elements most consistently associated with accelerated biological ageing and increased mortality. Reducing these is as important as adding the beneficial foods, because the harmful inputs actively counteract the benefits of the protective foods when consumed together.

The Alcohol Question

Moderate red wine consumption appears in many longevity populations including Sardinians and Ikarians. However, the overall evidence for alcohol and health has shifted significantly in recent years. Meta-analyses now question the J-curve benefit of moderate drinking, particularly for cancer risk. The most accurate statement of the evidence is that if you already drink moderately, switching to red wine is preferable to other alcohol. If you do not drink, the longevity evidence does not justify starting.
